
How long does it take to lose muscle?
There's a hole in my training log. My last session before it was 14 September 2016. The next one was 4 January 2017. That's 112 days with nothing in between.
A partially collapsed lung and a broken rib started it, and a long trip that winter finished the job. I remember being fairly sure I had lost years of work. The log says otherwise, and it's more specific than my memory.
The short answer
You keep your strength for about three to four weeks without training. Visible size holds up longer, and what disappears in the first week is water and glycogen rather than muscle. Real losses start to matter past four to six weeks, and even the serious declines in the research take months. What surprises most people is the recovery: after four months of no training at all, my first session back was poor and one week later I squatted 88% of my pre-break best. The last 10% is the part that takes months.
What happens in week one
Nothing you'd call muscle loss. The deflated look after a few days off is glycogen and the water bound to it leaving the muscle, and it reverses quickly once you train and eat normally again.
This is the most misleading week of any break, because it's the week you look smaller in the mirror and conclude the whole thing is coming apart.
What happens at two to three weeks
Strength stays. Reviews of detraining have found that maximum strength is retained for up to three weeks without resistance training with decay rates rising after that, and a separate review concluded that strength performance is readily retained for up to four weeks of inactivity.
Muscle stays too. Work on trained lifters has found muscle retained across two-week breaks, and actual muscle protein loss appears to begin around the three-week mark.
So two weeks costs you close to nothing. Athletes take breaks this long deliberately. If a sick child or a work trip takes out two weeks, you've had an unplanned deload.
What happens past a month
This is where it gets less comfortable, though still less dramatic than the internet suggests. Beyond four to six weeks, losses in trained people become real. In older adults, four weeks of detraining has been associated with losses of roughly 5 to 15% in strength and power.
The longer picture is reassuring. A meta-analysis titled "Use It or Lose It?" pooled six studies covering eight groups of untrained adults aged 65 and over, measuring quadriceps size by ultrasound, MRI or CT. After 12 to 24 weeks of stopping training entirely, the loss of muscle size wasn't statistically significant. Only at 31 to 52 weeks did it become significant and large.
Two caveats before taking that as license. Those were untrained older adults rather than trained lifters, and people with more muscle generally have more to lose. And while strength was reduced after detraining, it still tended to sit above where people had started before they ever trained.
What 112 days off actually cost me
The research above mostly covers breaks of a few weeks. Mine was nearly four months of nothing, so here's what my own log shows. These are top sets, not warm-ups, which matters: read the first weight in a session and you'll conclude you've lost far more than you have.

The deadlift isn't in that table because I didn't attempt one for nearly three months, so it has no first week to report.
The thing that surprises me looking at it now is how short the bad part was. My first session back was genuinely poor. One week later I squatted 125 kg, which is 88% of where I'd been before four months of nothing at all. The collapse was one session deep.
The last 10% is what actually takes time. Getting back to 88% took a week. Getting back to 142 kg took another five months. That's the ordinary grind of top-end strength, not detraining, and it's the part people don't expect because the first stretch comes back so fast.
The bench numbers aren't clean, and I should say so. The broken rib meant pressing hurt for a while, so the 55 kg on day one was what didn't hurt rather than what I could lift. Injury and detraining are tangled together in that row. The squat is the honest read of what four months off cost me.
I didn't touch a deadlift for nearly three months. When I finally did, on 30 March, the top set was 140 kg, 88% of my pre-break best on the first attempt. It took until July to get back to 160 kg. Not a rebuild from the bottom, just caution about when to start.
The comeback year contains my best ever bench. From April 2017 I benched nine to thirteen days a month, and that year I pressed 108 kg for a single, still the heaviest in thirteen years of logs. The best years either side top out at 105 kg.
I want to be careful with that last one. The break didn't make me stronger. The high-frequency block afterwards did, and I only ran that block because coming back meant starting light enough to train the lift often. The honest version is that four months off didn't stop me setting a lifetime record in the same calendar year.
Why the first session back feels so much worse than it is
Because skill and conditioning fade faster than tissue. Your heart rate climbs sooner, the bar path feels unfamiliar, the brace is less automatic, and you're out of breath between sets. All of that returns within a couple of weeks and none of it means the muscle is gone.
That gap between how a session feels and what you've actually lost is why people quit after a break. They come back, have a bad session, read it as proof that months of work evaporated, and conclude the whole thing was fragile. A training log is the correction, because it shows what you lifted before rather than what you feel capable of today.
How to come back
Start well below your old numbers. My first session back was 55 to 70% depending on the lift, and I lost nothing by it. Testing yourself on day one is how you get hurt in week two.
Judge yourself on top sets, not warm-ups. The first weight you touch in a session back is meaningless, and reading it as your new level is a good way to talk yourself out of training.
Keep the volume low at first. Fewer sets than you used to do, the same exercises. Soreness after a layoff is disproportionate and it isn't a sign of a good session.
Use the light phase for frequency. Weights light enough to recover from quickly are weights you can train often. That accident is what produced my best bench year.
Don't restart the program from scratch. You aren't a beginner. You're a trained lifter who took time off, and you rebuild far faster than you built.

The part worth saying out loud
If your training keeps getting interrupted, the research is good news, but it answers a slightly different question than the one you're asking. The real question isn't what one break costs. It's what a year of repeated interruptions adds up to.
It adds up to considerably less than stopping. Interrupted training that you return to each time beats an intact program you abandon in March. The people still lifting in ten years aren't the ones who were never interrupted. They're the ones who kept coming back, and the log says the thing they came back to was still there.
