How many sets per muscle group per week should you do?

Ten to twenty hard sets per muscle per week. New to lifting, start at ten; years in and recovering well, work toward twenty.

You can act on that today. It's also the easy half of the question. The harder half is what counts as a set: whether the rows you did count toward your biceps, and whether the last rep was close enough to failure to count at all. Get those two wrong and you can hit twenty on paper while training nearer twelve. Then you spend months blaming the number.

Be clear about what this table is. It's a starting point, not a research output. The studies behind these ranges looked at a handful of muscles in mostly young, trained men. Nobody has run a controlled trial establishing that rear delts need exactly 12 sets. What the research supports is the overall range and the shape of the curve. How you divide that range between muscles is a practical judgement call, and the numbers above are how I'd make it.

Two things do come from the research. Arms need fewer direct sets than you'd guess, because they're already working hard during pressing and pulling. And the triceps are the one muscle where higher volume clearly outperformed moderate volume in a controlled comparison, which is why they are the only row in that table that runs past 20 sets. Everything else tops out at the 20 this article recommends everywhere else.

What the research actually shows

Three studies do most of the work on this question.

Schoenfeld, Ogborn and Krieger (2017) pooled 34 treatment groups from 15 studies in the Journal of Sports Sciences. They found a graded dose-response: each additional weekly set was associated with a 0.37% increase in muscle gain. Comparing higher-volume against lower-volume groups within the same studies, the higher-volume groups gained 3.9% more. Their categories were fewer than 5 sets, 5 to 9 sets, and 10 or more sets per muscle per week. Across that range, more was better.

Baz-Valle and colleagues (2022) ran a systematic review in the Journal of Human Kinetics comparing moderate and high volumes in trained young men. They sorted volume into low (under 12 weekly sets), moderate (12 to 20), and high (over 20). Moderate and high produced no meaningful difference for the quadriceps or the biceps. The triceps were the exception and did better on high volume. Their conclusion was that 12 to 20 weekly sets per muscle group is a reasonable standard recommendation.

Pelland and colleagues (2026) published the largest analysis of the three in Sports Medicine, a meta-regression across 67 studies and 2,058 participants. Muscle size and strength both increased as volume went up, but with clear diminishing returns in both.

Put those together and the picture is simple. More volume does more, up to a point, and set number 22 is worth a lot less than set number 8.

Why more isn't automatically better

Diminishing returns is the part people skip. It doesn't mean extra sets stop working. It means the benefit per set shrinks as the pile grows, while the cost of each set stays exactly the same.

That cost is real. Every set takes time you have to find, adds fatigue you have to recover from, and puts wear on joints and connective tissue that recover more slowly than muscle does. The benefit curve flattens out. The cost curve doesn't. Somewhere those lines cross, and past that point you're paying more to get less.

Where they cross is individual, which is why "10 to 20" is a range and not a number. Sleep, stress, age, training history, how much you're eating, and how efficiently you use your sets all move it.

I found out the hard way how much that last one matters. Competing in Fitness Five in 2014 and 2015 meant training high-rep squats, because that's what the events demanded: my log from 2015 shows regular sets of ten or more at around 105 kg, at 68 kg bodyweight. The part I'd warn anyone off is that I was piling that volume on while cutting to make weight. High-rep work in a deficit is a good way to lose muscle if you aren't careful, because the sets take just as much out of you while you're recovering on less. What kept it from going that way was refusing to let the programme become all high-rep work. I had to keep heavy sets in alongside it, and my squat went from 130 to 145 kg across those two years.

That is the trade in miniature. The same sets are not the same cost in every context, and eating in a deficit is the clearest case of the curve shifting under you while the number on your programme stays put.

What actually counts as a set

This is where most people's volume numbers fall apart.

Rows train your back and your biceps. Bench presses train your chest and your triceps. Squats hit quads and glutes. If you count only the exercises named after the muscle, you'll badly undercount, and you'll conclude you need to add sets when you actually don't.

Pelland's meta-regression dealt with this by classifying every set as direct or indirect and using what they call fractional counting: a set counts fully for the muscle it targets directly and as a fraction for muscles working in a supporting role. Their conclusion was that separating direct from indirect sets is necessary to predict training adaptations properly.

The practical version is simple. Count a direct set as 1 and an indirect set as 0.5.

Six direct sets on paper. Eleven and a half in reality. That's the difference between thinking you're undertrained and knowing you're inside the recommended range. Do this exercise once for each muscle and it will change what you think your program looks like.

Does it matter how you spread the sets across the week?

Pelland's group looked at frequency separately from volume, and the answer split by goal.

For strength, more frequent training produced better gains, and the statistical confidence in that direction was as close to complete as these analyses get. For muscle size, frequency barely mattered once total weekly volume was accounted for.

So if size is the goal, get the sets in and distribute them however fits your week. If strength is the goal, splitting the same work across more sessions looks like it helps.

There's a practical limit to cramming, though. Sets 15 through 20 in a single session are performed on a tired muscle with a tired nervous system, and they're not the same quality as sets 1 through 5. If you're doing 18 sets for a muscle in one workout, the last third is doing less than the count suggests. Two sessions of nine will usually beat one session of eighteen for reasons that have nothing to do with frequency and everything to do with fatigue.

A set only counts if it's hard

Every number in this article assumes hard sets. In the studies behind these recommendations, sets are taken to or near failure. That's what a "set" means in the research.

It is not what a set means in most gyms. A set of 12 where you stop with five reps left in the tank is not the same stimulus as a set of 12 where rep 12 barely moves, and counting them the same way is how people end up doing 25 weekly sets and wondering why nothing is happening.

You don't need to take every set to absolute failure. Doing that on compound lifts burns recovery fast. But if you're going to count a set, it should be close enough that you'd only manage a few more reps.

If your volume is high and progress has stalled, the honest first question isn't "should I add sets?" It's "are the sets I'm already doing actually hard?" Cutting volume and pushing the remaining sets closer to failure fixes more stalls than adding volume does. We wrote more about diagnosing this in how to break a plateau.

How to find your own number

The range is population-level advice. Your number is inside it somewhere, and the only way to find it is to run the experiment on yourself. Here's a method that takes about eight weeks and doesn't require guesswork.

  1. Count what you're doing now, honestly. Use fractional counting. Go through last week's actual training, not your program on paper. Most people are surprised in one direction or the other.
  2. Pick one or two muscles to push. Not all of them at once. If you raise volume everywhere simultaneously, you won't know what caused what, and you'll bury your recovery.
  3. Add two or three weekly sets to those muscles and hold it for four weeks. Four weeks is long enough to see a trend and short enough that a bad guess doesn't cost you a training block.
  4. Judge it on the numbers, not the feeling. Are the loads and reps on those exercises trending up? Soreness and pump tell you a muscle worked. They don't tell you it grew.
  5. Decide. Lifts moving and recovery fine, keep it or add a little more. Lifts flat or sliding, sleep suffering, joints complaining, go back down and stay there. That ceiling is useful information, not a failure.
  6. Repeat with the next muscle.

The goal isn't to find the maximum volume you can survive. It's to find the least volume that still has you progressing, because that's the one you can sustain for years and still add to when you stall. Volume is a lever you want to have left to pull.

That matches how I run my own training after thirteen years of logs. I try to add volume slowly over time, and I treat the weeks that push back as information: when the sets won't go up and I feel run down, I overdid it, so I back down and start the climb again. One more honest observation from my own lifting: for strength, frequency and the quality of each set did more for me than raw set counts ever did. The research reads the same way. A meta-analysis of 22 studies found that frequency's benefit for strength mostly disappears once volume is equated, so training more often is mainly a way to fit in more good sets (Grgic et al. 2018). For building muscle, the slow climb in weekly sets is the lever I'd bet on.

Keeping track without turning it into a spreadsheet

Everything above depends on knowing what you actually did, and that's exactly where this falls apart for most people. Weekly set counts are easy to plan and hard to remember. Miss a session, cut a workout short, swap an exercise, and by Sunday you have no reliable idea whether that muscle got 9 sets or 16. Working from your program instead of your actual training means you're tuning a number you never measured.

Ten well-executed sets beat twenty half-hearted ones.

Do rows and bench presses count toward biceps and triceps volume?

Partly. A common approach, and the one used in the 2026 Pelland meta-regression, is fractional counting: a set counts fully for the muscle it directly targets and as a fraction for muscles working in a supporting role. In practice, counting indirect sets as half a set is close enough. That often reveals you're doing far more arm volume than you thought.

Is 20 sets per week too many?

Not necessarily, but it's near the top of the useful range for most people. A 2022 review found no extra benefit from going above 20 sets compared with 12 to 20 for quadriceps or biceps, though the triceps did respond better to higher volume. If you're at 20 sets and your lifts have stopped moving, adding more sets is unlikely to be the fix.

Does it matter how many days I split my weekly sets across?

For muscle size, not much, as long as the weekly total is the same. For strength, it does: the 2026 Pelland meta-regression found strength gains increased with higher training frequency. If strength is your priority, spreading the same sets across more sessions is worth doing. If size is the priority, train in whatever pattern you'll stick to.
