Rest time between sets: what the research actually says
Three to five minutes between heavy sets if you're training for strength. Two to three if you're training for size. On curls and lateral raises, 60 to 90 seconds is plenty.
That's longer than most people rest, and longer than the advice you're likely to meet first: both of the pages sitting at the top of this search put muscle growth at 30 to 90 seconds. The bottom half of that range is where it goes wrong.

The strength, power and endurance rows come straight out of the research. The two muscle growth rows need explaining, because that's the part where the standard advice and the evidence have drifted apart.
Where the short-rest advice came from
The 30 to 90 seconds you'll see on other pages isn't made up, and that's worth saying. It has a real source, and it isn't the table above.
A 2009 review in Sports Medicine by de Salles and colleagues laid out rest recommendations by goal, and for hypertrophy specifically it concluded that moderate-intensity sets combined with short rest intervals of 30 to 60 seconds might be most effective. The reasoning was about metabolic stress: shorter rest keeps the muscle in a more fatigued, oxygen-deprived state, and that was thought to be a meaningful growth signal.
That same review gave 3 to 5 minutes for absolute strength and 20 seconds to 1 minute for muscular endurance. Those two recommendations have held up. The hypertrophy one is the one that's been revised.
Fifteen years later, that recommendation is still in circulation. Both of the top-ranking pages I read while writing this land on 30 to 90 seconds for muscle growth, and one of them cites Schoenfeld's 3-minute study on the way there.
What the newer research shows
Two studies matter most here.
Schoenfeld and colleagues (2016) ran the direct test. Twenty-one trained young men were randomly assigned to either 1-minute or 3-minute rest between sets, then did the same program for 8 weeks: three full-body workouts a week, 3 sets of 8 to 12 reps across 7 exercises. Same exercises, same sets, same rep targets. The only difference was the clock.
The 3-minute group came out ahead on 1RM squat and 1RM bench press, and gained more muscle thickness in the front of the thigh, with a similar trend in the triceps that fell just short of significance. Muscle endurance improved equally in both groups.
So under the conditions most people actually train in, longer rest won on both strength and size.
Singer and colleagues (2024) pooled the evidence in a Bayesian meta-analysis published in Frontiers in Sports and Active Living, covering 19 measurements across 9 studies. Their finding is more nuanced and more useful. There was a small hypertrophy benefit to resting longer than 60 seconds. But they found no appreciable difference in hypertrophy from resting beyond 90 seconds.
Read those two sentences together, because they point somewhere specific. The problem isn't that you're not resting 5 minutes. The problem is resting 45 seconds.
Why rest buys you muscle
The mechanism is unglamorous: rest buys you reps.
The de Salles review found that with loads between 50 and 90% of your 1RM, resting 3 to 5 minutes let people complete more total repetitions across multiple sets. That's the whole story in one sentence.
Picture 3 sets of 8 at 80 kg on the bench press. Rest 3 minutes and you might get 8, 8, 7. Rest 45 seconds and the same weight gets you 8, 5, 4. Same exercise, same load, same intent, but the second version is 17 reps instead of 23. Do that for eight weeks and you've done substantially less work at the weight that was supposed to drive the adaptation.
Training volume is one of the better-established drivers of muscle growth. Short rest quietly reduces it while making the session feel harder, which is a bad trade. The burn is not the point. The work is the point.
There's a second cost that's easier to miss. Cutting rest short makes your later sets harder to grade. When set 3 drops to 4 reps because you didn't recover, that number tells you about your rest timing, not your strength, and it makes it much harder to know whether you're actually progressing week to week. My own rest habits split by lift. On the heavy lifts, squat and bench, I go by feel: it makes no sense to me to start a heavy set before I feel ready, and a clock doesn't know when that is. On lighter accessory work the logic flips. There's nothing to psych up for, the target rest is short anyway, and without a timer the pauses quietly grow. Going by feel has a failure mode of its own, and I'm not immune to it. Left to its own devices, feel has a way of stretching a session well past where it needed to end. If your workouts are creeping longer, putting a timer on the heavy lifts too, at a rest you decided on before you were out of breath, is the fix.
But longer isn't infinitely better
This is where I'd push back on the direction people take this once they hear that short rest is a mistake.
The Singer meta-analysis found nothing appreciable beyond 90 seconds for muscle growth. Schoenfeld's 3-minute group beat a 1-minute group, but 1 minute is below the threshold where benefit starts, so that result is better read as "don't rest under a minute" than as "3 minutes is the target."
So no, resting 5 minutes between sets of lateral raises will not make you bigger. It'll make your workout an hour longer.
My honest read of the whole picture: the useful range for muscle growth starts around 90 seconds and the returns flatten out somewhere past 2 to 3 minutes. Where you land inside that comes down to the lift. A set of 10 on squats leaves you genuinely out of breath and needs real recovery. A set of 12 on cable curls does not. Matching rest to the lift rather than applying one number to your whole session is the practical version of all this.
Strength is the exception where longer really does keep paying. For heavy low-rep work, 3 to 5 minutes is well supported, because there you're recovering the nervous system and the ability to express force, not just clearing fatigue from a muscle.
It does assume you have the time, and it's worth saying so plainly: at 5 minutes a set, five sets of squats eats half an hour on its own. If you've only got an hour, that's an argument for building the session around fewer heavy lifts, not for cutting the rest on the ones you keep. Three lifts done properly will do more than six done in a rush.
What to do in practice
Rest longer on the big lifts. Squats, deadlifts, presses, rows, chin-ups. Give them 2 to 3 minutes for size, 3 to 5 if you're going heavy for strength.
Rest less on the small stuff. Curls, lateral raises, calf work, cable movements. 60 to 90 seconds. These recover fast and rarely limit the session.
Let the reps tell you. If your target is 3 sets of 8 and you're getting 8, 6, 4, you're not resting long enough. If you're getting 8, 8, 8 comfortably every session, the weight is the problem, not the rest.
Don't cut rest to save time. It's the wrong lever, because it reduces the reps you complete at the weight that matters. If the session is too long, cut an exercise instead. Or superset two unrelated muscle groups, so each one gets a genuine rest while you train the other. That saves real time without shortening anyone's recovery.
Stop timing your rest with your feed. This is the actual failure mode for most people, and it goes both ways. Rest by feel and you'll either rush your heavy sets because you feel fine sitting still, or lose four minutes to your phone between sets of curls without noticing. If the phone is coming out between sets regardless, and it is, at least let the rest timer be the thing that tells you when the break is over.
Making the decision once instead of every set
Everything above assumes you're resting the amount you think you are. Almost nobody is. Ask someone how long they rest and you'll get a number that's roughly what they intended, not what happened, and the gap between the two is usually large in whichever direction is least convenient.
