Strength training over 40: what changes and what doesn't

Two things are true at the same time after 40, and the advice I read usually picks one and ignores the other. The first is that something real is happening to your muscle. The second is that it responds to training about as well as it ever did.

The short answer

Adults lose roughly 3 to 8% of muscle mass per decade after 30, and the same range is reported per decade after 40, with the decline speeding up after 65. Resistance training is the most effective known countermeasure. What changes in your forties is recovery, not the principles. You still need hard sets, progressive overload, and a record of what you lifted.

What actually declines

Muscle mass, at 3 to 8% per decade if you do nothing about it. Strength declines alongside it, and both fall faster once you pass 65.

Recovery capacity declines too, and unlike the muscle-mass figures this has been measured in lifters rather than inferred. A study comparing young and middle-aged resistance-trained men found the middle-aged group had more muscle damage and a slower recovery profile after the same session. It shows up as wanting longer between hard sessions, not as being unable to do them.

What doesn't decline much is your ability to respond to training. This is the finding that matters, and it's well supported: resistance training improves muscle mass and function in older adults, including people who start late.

What doesn't change

Progressive overload still drives everything. Doing slightly more over time is the mechanism, and it isn't age-dependent. The rate slows. The requirement doesn't.

Hard sets are still required. The mistake I see most often in over-40 training advice is a drift toward comfortable work: lighter weights, more machines, higher reps, endless mobility. Muscle responds to challenge, and removing all of it removes the stimulus along with the risk.

The big movement patterns still work. Squat, hinge, press, pull, carry. Some may need a different implement or a different range of motion. None of them need replacing on principle because of a birthday.

What to change

Give heavy sessions more room if you need it. Recovery is the thing most likely to want adjusting, and it's individual enough that no schedule fits everyone. If heavy lower body work every third day used to be fine and now leaves you flat, spread it out and see. Full body three times a week does this without any planning.

Warm up properly, then stop warming up. Longer general warm-ups and more ramping sets are worth it. Forty-minute mobility routines before every session are usually avoidance rather than preparation.

Test maxima rarely. Working in the 3 to 8 rep range and estimating gives you most of the information at a fraction of the cost. RepCount calculates an estimated one-rep max from your logged sets, so you can track maximal strength without repeatedly attempting a true single.

You may not need to schedule deloads. I have never planned one. When life gets busy the break turns up on its own, and an interrupted schedule tends to supply them for free. If your training genuinely never gets interrupted, planning them makes more sense, but that is a different problem from the one most readers of this have.

Sleep is now part of the program. This is the least welcome item on the list for anyone with young children, and pretending otherwise doesn't help. If sleep is genuinely bad for a stretch, reduce volume rather than pushing through and calling it discipline.

For me it was priorities, not capacity

I competed a handful of times in Fitness Five, years ago now, and somewhere since then I stopped chasing squat and deadlift personal records. I don't test a one-rep max any more because the number stopped mattering to me, not because I decided I could no longer hit one.

My loads are down as a result. One of them is down for a reason that has nothing to do with me at all. My home barbell is a short one, and my logged deadlift has been exactly 110 kg three years running because that is what the bar holds, not because that is what I can pull.

Squats are constrained differently again. I have no rack at home, so barbell squats only happen on gym days, and what I do at home instead is Bulgarian split squats, kettlebell squats and front squats I have to clean up off the floor first.

That's worth being precise about, because "my numbers are down because I'm 40", "because I stopped chasing them" and "because my bar doesn't load past 110" look identical in a training log and mean entirely different things. Only one of the three is about ageing, and in my case it's the smallest of them.

Don't read much into my case either way. I turned 40 and had two young children at roughly the same time, so age and circumstance arrived together and I can't separate them. That's why everything above rests on the research rather than on me.

The trap in both directions

There are two failure modes and they're mirror images.

The first is denial. Training exactly as you did at 25, ignoring the signals, testing maxima constantly, and treating every ache as something to work through. This ends in an injury that costs three months, and three months of nothing is far more expensive at 45 than at 25.

The second is surrender. Deciding that lifting heavy is for younger people, moving to light circuits and machines, and accepting the decline as inevitable. This is worse, because it removes the one intervention that reliably works against the thing you're worried about.

The useful position sits between them and is much less interesting than either: train hard, progress slowly, recover properly, and keep going for years.

Why the log matters more now

Progress after 40 is slow enough to be invisible without a record. A 2.5 kg improvement over three months is real progress and it feels like nothing at all while it's happening. Memory will tell you that you're stagnating, because memory is comparing you against your twenties.

A training log settles that argument with evidence. It also catches the opposite problem, where you've been gradually adding fatigue for six weeks and your numbers have been quietly sliding while you felt fine.

What it won't do is tell you why a number moved. Before you read a plateau as ageing, check what else changed: where you train, what you're training for, how much sleep the last two months contained, what equipment you actually have. One of my lifts was capped by the length of a barbell.

That's most of what changes. The training looks broadly the same. The margin for guessing gets smaller.

How many days a week should someone over 40 lift?

Nothing in the ageing research points to a different number than for anyone else, so the answer is the same as it would be at 30: enough sessions to train each muscle group more than once a week, spaced so you recover between the hard ones. Three full-body days does that with a rest day between each. What is more likely to need adjusting after 40 is the spacing rather than the count.
