Dumbbell shoulder press

Also called dumbbell overhead press, seated dumbbell shoulder press, dumbbell military press, db shoulder press.

What is a dumbbell shoulder press?

The dumbbell shoulder press is an overhead press with a dumbbell in each hand, driven from shoulder height to straight arms above your head. The arm moves at the shoulder and the forearm at the elbow, so two muscles do the moving: the deltoid raises the arm and the triceps brachii extends the elbow. Underneath that, the trapezius and serratus anterior turn the shoulder blade upward, which is what makes the overhead position reachable, and the rotator cuff keeps the ball of the joint sitting in the socket while it happens. Seated or standing, palms forward or palms facing each other: all four are ordinary ways to do it and none of them is the correct one.

How do you perform a dumbbell shoulder press?

Set up

  1. Sit on a bench with the back pad upright, feet flat and pushed into the floor. Standing works too.
  2. Rest the dumbbells on your thighs, then kick one knee up at a time to bring each dumbbell up to your shoulders. Standing, swing them up from the hips.
  3. Start with the dumbbells at about ear height, upper arms roughly parallel with the floor, and the weight stacked over your elbows rather than behind them.
  4. Turn your palms to face forward and keep them there for the set. Palms facing each other works just as well.
  5. Bring your upper arms a few degrees in front of your body, so the dumbbells sit just inside your field of view. Straight out to the sides works too; if the press pinches, come forward a little.
  6. Brace before the first rep: ribs down, glutes on.

Execution

  1. Press up and slightly in, so the dumbbells finish over the middle of your head. The path is a shallow arc, not a vertical line.
  2. Let your shoulder blades rotate upward as your arms travel.
  3. Finish with your elbows straight and your ears between your arms.
  4. Do not clash the dumbbells together at the top.
  5. Lower under control until your upper arms are back at about parallel with the floor, or a little below if your shoulders are comfortable there.
  6. Press both arms together. Alternating, or one arm at a time, works too.

Common mistakes

  • Leaning back until it becomes an incline press

    Recline the torso and the dumbbells travel out in front of you, so you are pressing at an incline rather than overhead. The lean itself is held by your lower back, which is not the thing being trained. Wanting the lean is the clearest signal the dumbbells are too heavy.

  • Letting the wrist bend back under the dumbbell

    A dumbbell sitting behind the line of your forearm makes the wrist hold a bend for every rep, so your grip and forearms quit before your shoulders do. It also puts the load behind your elbow, which is why the top of the press feels like it is falling backwards.

  • Curling the dumbbells up to the start position

    You can press far more than you can curl, so on a working set you spend your arms getting into position and have less than you should for the first rep. Kicking them up off the knees seated, or swinging them up from the hips standing, costs nothing and is the difference between the weight you can press and the weight you can get to your shoulders.

  • Shortening the bottom as the set goes on

    The lockout is the easy part, so a press that gets shorter is a press that keeps the number on the dumbbell and quietly drops the work behind it. If the range is shrinking, the set is over; racking it and dropping the weight next set is the honest read.

  • Resting at the top with the arms locked

    Holding two dumbbells overhead does not recover your shoulders. It keeps your trunk loaded and your grip working while you wait. Take the pause at the bottom with the dumbbells parked on your shoulders instead.

Where it fits in a session

Early in an upper-body or push session, after any barbell pressing but before lateral raises and triceps work.

It is a compound press over a fairly small amount of muscle, so it does not carry the loading of a bench press and does not need to be pushed to the same edge every week. The limiter is often something other than the deltoid: the wrists, the trunk if you are standing, or simply getting the dumbbells to your shoulders. Progression is awkward on purpose, because the next dumbbell up is a jump of 2 kg or 5 lb per hand, which is a lot when you are pressing 20s. Add a rep, then a set, and take the weight jump when the current one is comfortably clean.

Split by role, not by size of contribution. The press moves the arm at the shoulder and the forearm at the elbow, so the movers are the two muscles that move them: the deltoid raises the arm and the triceps brachii straightens the elbow. The deltoid is listed whole, not as front and side fibres. Most pages split it that way; the anatomy reference behind this one has the three parts contracting together to assist abduction, gives the raising itself to the lateral part with the anterior and posterior parts stabilising, and says nothing about how an overhead press divides between them — so naming two of the three would be a claim we cannot make. The secondary list is the shoulder blade, the joint, and one head of the chest. Trapezius and serratus anterior sustain the upward rotation of the scapula that lets an arm finish overhead at all; the clavicular head of pectoralis major flexes the arm, which is part of what pressing a weight up and slightly in front of you asks for; and the rotator cuff holds the head of the humerus against the socket while the deltoid raises it. What the anatomy does not settle is a ranking inside either list. It gives no basis for saying the deltoid works harder than the triceps in this movement, or the front of the deltoid harder than the side, and this page measured neither.

Frequently asked questions

What muscles does the dumbbell shoulder press work?

The movers are the deltoid, which raises the arm, and the triceps brachii, which straightens the elbow. Working underneath them are the trapezius and serratus anterior, which together turn the shoulder blade upward so the arm can finish overhead; the clavicular head of the pectoralis major, which flexes the arm at the shoulder; and the rotator cuff, which holds the ball of the joint in the socket while the deltoid lifts it. In this movement the cuff's job is holding the joint together, not starting the lift.

Should I do the dumbbell shoulder press seated or standing?

Either. This is a preference, not a technique point, and nothing in this page favours one. A seat takes your torso out of the job, so the weight is limited by your shoulders rather than by what you can hold steady. Standing means the weight is limited by what your trunk can hold steady, which is a real training effect if you want it and an annoyance if you do not. An illustration can only show one of the two, and whichever it shows is not the recommendation.

Palms forward or palms facing each other?

Both are ordinary. Palms forward is the familiar version; palms facing each other, sometimes called a neutral grip, is what many people find more comfortable, and some lifters rotate from one to the other on the way up. The choice is yours rather than ours, and a picture of one grip is not an argument against the other.

Does the dumbbell shoulder press work your traps?

Yes, though not in the way the word usually suggests. The trapezius is not the muscle lifting the dumbbells. Its upper and lower fibres work with the serratus anterior to rotate the shoulder blade upward, and that rotation is what allows the arm to travel overhead at all. Anatomy references describe sustained upward rotation of the scapula as the specific thing that makes overhead lifting possible.

Does it work your chest?

Only from one head of it. The pectoralis major has two heads, and the clavicular head, the upper one that attaches along the collar bone, flexes the arm forward, the direction a press travels — though the chapter describes that flexion starting from the arm at your side rather than from shoulder height. The sternocostal head does the opposite job. So the shoulder press touches the chest without being chest training.

Is the dumbbell shoulder press better than the barbell overhead press?

This page read no research comparing them, so what follows is description rather than a verdict. Dumbbells load each arm on its own, so a stronger side cannot quietly cover a weaker one, and each hand can take a path that suits your shoulder instead of one a bar fixes for both. The trade is that a bar is easier to get into position and comes in smaller weight increments, while a heavy pair of dumbbells has to be hauled to your shoulders before the set starts. Which one you do is a matter of what your gym has and what your shoulders like.
