What is a lat pulldown?
The lat pulldown is a seated cable or machine exercise: you pull a bar down from overhead to your upper chest. It trains the latissimus dorsi and teres major, which pull the upper arm down and in toward the body, with the biceps and rear deltoid helping at the elbow and shoulder and the trapezius and rhomboids controlling the shoulder blade. Grip width is a preference: use a grip you can hold and control, and put your effort into the load and the reps.

How do you perform a lat pulldown?
Set up
- Set the thigh pad tight enough that it holds you down on a heavy set.
- Take a grip you can hold securely, anywhere from shoulder width to about twice that. Wider than that shortens the range you can pull through.
- Sit with your hips under the bar, chest up, arms straight overhead.
Execution
- Pull the bar down in front of your face toward the top of your chest.
- Drive the elbows down and in toward your ribs rather than pulling with the hands.
- Let the shoulder blades travel down as the arms come down; they do not need a separate squeeze.
- Stop when the bar reaches your upper chest, or when the elbows cannot travel further without the shoulders rolling forward.
- Return under control until the arms are straight overhead again.
- A small backward lean is fine; keep it the same from the first rep to the last.
- Pull in front of the head, not behind it.
Common mistakes
Rowing the torso back and forth to move the bar
A swinging torso does part of the work and makes each rep a slightly different exercise, which is a problem for progressing the load over time. Holding one trunk angle throughout is what makes this week's set comparable to last week's.
Choosing a grip width to target a region of the lat
This is the claim the evidence does not support. Four studies varied the grip and none of them found width shifting work to one part of the lat. The one difference width alone did produce — a wide grip ahead of a narrow one on the returning phase — is not a region result. Choose for comfort and control.
Pulling behind the neck for more lat
It does not buy you more lat. The only study to measure where inside the muscle the activity sat found the front version higher while the bar comes down, and the review of the whole literature puts an anterior bar path as the configuration most consistently linked to greater lat activity. The bigger gap is load: the same men pulled 70.0 kg in front and 59.3 kg behind.
Stopping the return short of straight arms
Judgment rather than evidence on this exercise: cutting the top short shrinks the range you are training and makes the set easier in a way that is easy to miss when you compare it with last week's.
Where it fits in a session
Early in a pull or upper-body session, while you can still control the trunk, or straight after a heavy row.
A compound movement for a large muscle, so it takes real load and benefits from being progressed rather than chased with variations. If you are changing grip week to week, change it because your shoulders or elbows prefer it, not because you expect a different muscle to grow.

The two primaries are listed together rather than ranked. The latissimus dorsi and teres major share a line of pull almost exactly — both run from the back to the intertubercular groove of the humerus, the latissimus to its floor and the teres major to its medial lip, with the two tendons often joining before they get there — and electromyographic work described in the teres major anatomy reference has them behaving as a single unit, so no source here supports putting one above the other. The secondaries do different jobs and are not interchangeable: biceps brachii bends the elbow, posterior deltoid and infraspinatus work at the shoulder, and the trapezius and rhomboids move the shoulder blade rather than the arm. That last distinction matters, because it is why changing your grip does not move the trapezius much — grip is a hand and forearm variable, and the trapezius is not attached to either.
What lifters actually do
About two thirds of regular RepCount users have logged a lat pulldown, and it turns up in roughly one workout in nine. Those are sessions of about seven exercises, with around three and a half sets of pulldowns in each. The movement it sits beside most often is a cable row, in about a third of its sessions, then hammer curls, dumbbell curls and barbell rows — the ordinary shape of a pull day. That is worth noting against the idea that pulldowns and rows do two different jobs: in a third of the sessions containing a pulldown the lifter did a cable row as well, rather than picking one of the two.

Variations
- Close grip pulldown — Hands about shoulder width. No study has found it trains a different part of the lat.
- Single arm lat pulldown — One handle at a time, which lets each side work through its own range.
- Wide grip lat pulldown — Hands out toward the ends of the bar. Costs a little load at a given rep target.
- Neutral grip pulldown — Palms facing each other on a V-handle or parallel bars.

What muscles does the lat pulldown work?
Mainly the latissimus dorsi and teres major, which together pull the upper arm down and in toward the body and rotate it inward. They share an attachment point on the front of the upper arm bone and behave almost as one unit. The biceps bends the elbow, the posterior deltoid and infraspinatus work at the shoulder, and the middle and lower trapezius and the rhomboids control the shoulder blade rather than the arm.
Is a wide grip better for building back width?
Not on the evidence there is. Four studies varied the grip on this exercise and none produced a latissimus advantage that can be pinned on width. The earliest did find a wide grip ahead, but it changed the hand width, the forearm rotation and the bar path all at once, so it cannot tell you which of the three did the work. The largest, on 40 trained men across seven variants, found no significant difference at all. And the one that isolated width by itself found similar activation over the whole movement while the wide grip carried about 4% less weight at a six-rep maximum — with one result in the other direction, since in that study the wide grip did beat the narrow one for the latissimus in the returning phase taken on its own. Which is why the fair summary is that width has not been shown to matter, rather than that it has been shown not to.
Does a close grip work the lower lats?
No study on this exercise has shown grip width shifting work between regions of the latissimus. The idea is not absurd — the muscle's upper fibres run close to horizontal and its lower fibres more vertically, so an uneven load is anatomically imaginable — but when researchers went looking for it in a pulldown they did not find it. Only one study has measured where within the muscle the activity sat, and that one compared pulling in front of the head with pulling behind it, not one grip width against another.
Does a wide grip reduce biceps involvement?
No, and where a difference has turned up it went the other way. One study found no effect of grip on the biceps, another found no biceps difference across seven grip variants, and the study that tested three widths found more biceps activation with the medium grip than the narrow one during the pull. A separate study tested the related belief that a supinated grip turns the pulldown into a biceps exercise and reported that no variation influenced biceps activity at all, though it measured static holds rather than moving reps.
Should you lean back during a lat pulldown?
A steady lean appears to be harmless. When researchers compared a fixed 30-degree backward lean with sitting upright, latissimus activation was unchanged and the only muscle that moved was the rear deltoid. That is not the same question as swinging the torso rep after rep, which nobody has tested and which is worth avoiding for a plainer reason: if the trunk angle changes from set to set, this week's numbers are not comparable with last week's.
Are behind-the-neck pulldowns bad?
Pulling in front is the better default, though the study most often cited for it does not show what it is cited as showing: it reported that for the latissimus there was no difference between the techniques, and its recommendation rested on the chest, rear deltoid and biceps patterns instead. The lat case comes from a later high-density study, where front was higher while the bar came down and behind was higher while it went back up, and which concluded that front produced greater excitation of the prime movers overall. The largest gap was load — the same men pulled 70.0 kg in front and 59.3 kg behind — which the authors note may be part of why front came out ahead. They did not call the behind version bad. What they said is that it asks for more shoulder mobility, since without it you end up ducking your head forward to let the bar past.
Is the lat pulldown for width and the row for thickness?
It is a memorable phrase rather than a finding, and the one study that ran both in the same protocol does not land where the phrase wants it to. In twelve men holding each position isometrically, latissimus activity was higher in one of the two seated row conditions — the one held with the shoulder blades pushed forward — than in either pulldown, and activity over the middle trapezius and rhomboids, which that study measured as a single site, was highest in the row as well. That is no case for the pulldown's half of the slogan, and a thin one for the row's: activation during a hold is not growth, and nobody has compared the two exercises for muscle grown over months. A muscle does not choose a direction to grow in. RepCount's own logs suggest lifters do not treat them as alternatives either: about a third of sessions containing a pulldown also contain a cable row.
Which grip should I use on the lat pulldown?
Whichever you can hold and control, which is the conclusion the largest study drew itself: with no grip producing more latissimus activation, the authors suggested choosing for comfort, joint safety and technical control. It is a preference, not a technique point, up to a limit: wider than about twice shoulder width shortens the range you can pull through. What the evidence does favour is bar path rather than grip — pull the bar down in front of your head. If an illustration on a page like this shows one particular grip, that is what the picture had to show, not a recommendation.
How many sets of lat pulldowns should I do?
There is no evidence-backed number, and anyone giving you one is generalising. For context rather than as advice, RepCount users who log this exercise average around three and a half sets of it in a session of roughly seven exercises. What matters more is whether the load has moved over the past few months and whether the trunk is holding still.
How much should I be able to lat pulldown?
There is no reliable public dataset of pulldown loads by bodyweight and training age, and machines differ enough in leverage and pulley ratio that the number on the stack is not comparable between gyms. A more useful test is whether you can complete your target reps without the torso swinging, and whether that weight has gone up since last season.
